There's a single boundary that changes how you see yourself almost overnight, and it's one most of us are terrible at holding. Set it just once and you'll feel your own self-respect click up a notch.
It's this: you're allowed to say no without a long explanation. 'I can't make it, but thanks for thinking of me' is a complete sentence. You don't owe anyone a paragraph of reasons, and every time you over-explain, you quietly hand them the power to negotiate.
The reason it hits your self-respect so hard is that it proves your time is yours. When you stop justifying every no, you stop treating your own needs as something to apologise for. People pick up on that shift and start treating you the same way.
Practise on something low stakes first. An invite you're lukewarm about, a favour you can't fit in. Reply warmly, decline clearly, and leave the essay unwritten. It'll feel uncomfortable for about a day, and then it'll feel like freedom.
